sup is the worst.  It can only transfer full files.

CTM is the lightest load (on the client side), it even works well via
email only.  On the downside, it has a higher latency than sup or
cvsup (currently ~ 6 hours or more).

CVSup requires an on-line connection (which you have), and at the
expense of some more load also on the client-side, it allows for an
instant upgrade, like sup did too.
